Muscle hypertrophy: Training and nutrition guidelines
Scientific evaluations and expert guidelines outline the mechanisms for effective muscle hypertrophy, focusing on training stimuli, recovery, and nutrition.
Effective strength training relies on progressive overload, metabolic stress, and mechanical damage. For optimal results, experts recommend an intensity of 60 to 80 percent of maximum strength, typically involving 3 to 6 sets of 6 to 12 repetitions. Training frequency should range from two to three sessions per week for beginners, while advanced trainees may utilize split programs training three to six times weekly. Research from Goethe University Frankfurt supports these frequencies as optimal.
Nutrition serves as a foundation alongside resistance training. To promote muscle growth, a moderate daily caloric surplus of 250 to 500 kilocalories above the total daily energy expenditure (TDEE) is recommended. A healthy weight gain rate is approximately 0.25 to 0.5 kilograms per week. Regarding macronutrients, protein intake should ideally range between 1.6 and 2.2 grams per kilogram of body weight, though the International Society of Sports Nutrition suggests a range of 1.4 to 2.0 grams for active adults.
